Dynamic body-weight warm up: 10 x Hindu push-ups, sit-outs, hip heists: 3 rounds, rest 30 secs between rounds, then:-

5 rounds:-

  1. 5 x Rings / Jungle Gym pull-ups
  2. 5 x Ring / Jungle Gym dips

Then:-

5 rounds:-

  1. 5 x Ring / Jungle Gym flyes (slow and controlled) and hold for count of 5
  2. 5 x Ring / Jungle Gym roll-outs (slow and controlled) and hold for count of 10

Then:-

  • 5×5 Assisted ring / Jungle Gym muscle-ups with toes to the floor with control

Then:
5 rounds:-

  1. 60 seconds heavy punch bag drills
  2. 60 seconds sledge hammer tyre strikes
